    Exercise Snack Breaks – Your Bite-sized Way to Better Health

    Exercise snacking isn’t new, this type of body and brain break is famous among many writers. Dan Brown, author of The Da Vinci Code, spends a minute every hour when writing doing push-ups and sit-ups.

    The new Guidelines on Physical Activity and Sedentary Behaviour published by the World Health Organization are notable for what is missing: the minimum time for an exercise session.

    Similar to previous guidelines, these recognize the importance of regular activity on physical and mental well-being. The guidelines recommend a target between 150 and 300 minutes per week of moderate activity (such as brisk walking) or 75 to 150 minutes per week of vigorous activity (such as running) or a combination of the two.

    Gone is the requirement that your exercise minutes need to be conducted in chunks of at least 10 minutes.

    My research group investigates the role of regular physical activity on health and disease. Our research indicates the health and fitness benefits from exercise begin from the very first step of movement. These benefits continue to accumulate in a linear fashion up until 300 to 400 minutes per week of moderate activity. Beyond that, benefits continue to occur, but at a reduced rate.

    The change in WHO’s guideline follows the Physical Activity Guidelines for Americans, 2nd Edition, which removed this minimum requirement in 2018. This change was made because there is no evidence to indicate that exercising for at least 10 minutes is better than bouts of shorter duration.

    This is great news for people who find it hard to fit in exercise, and very timely given the challenges the current pandemic has presented to many people’s daily activities. People have seen their step counts decrease by up to 50 per cent during COVID-19.

    Snack on exercise throughout the day

    Supporting these guidelines is research on so-called exercise snacking: short bursts of activity that you snack on throughout the day. Exercise snacking has grown out of research on high-intensity interval training (HIIT) — repeated bursts of high-intensity exercise interspersed with active rest (low-intensity exercise, usually of the same activity). Sandwiched between a warm-up and cool down, a full HIIT session may last 20 to 30 minutes.

    Exercise snacking differs from HIIT in both the duration of the activity burst and the time in between. Whereas the exercise bursts in HIIT can range from 30 seconds to four minutes, in exercise snacking, these are reduced to 20 seconds.

    The effect of these snacks on fitness was tested in a study of 28 inactive adults. Those randomized to doing three 20-second bike sprints separated by one to four hours of inactivity, three times per day for three days per week experienced a nine per cent improvement in cardiorespiratory fitness. This was comparable to the 13 per cent improvement in the group that conducted the three 20-second bike sprints over a 10-minute period.

    Now this doesn’t mean going to the gym for a minute several times per day, or needing your own home gym. Or even getting into spandex. The beauty of exercise snacks is that you don’t need any equipment. Even climbing three flights of stairs, three times per day, three days per week for six weeks resulted in a modest increase in fitness in non-exercisers. This small amount of activity is enough to improve insulin metabolism in people who are overweight, confirming earlier research indicating two minutes of moderate walking every 20 minutes reduces blood sugar following a high-sugar test drink.

    Fitting in your daily snacks

If you’ve ever been sitting at your computer or watching TV and had the urge to stand up and walk around or stretch, you’ve had an exercise snack. This type of body and brain break is famous among many writers. Dan Brown, author of The Da Vinci Code, spends a minute every hour when writing doing push-ups and sit-ups. And why not? Short bursts of exercise can give you an energy boost and improve your productivity.

    What makes the exercise snack different from standing up and stretching or walking to the kitchen, is increasing your heart and breathing rates. But you don’t need to worry about sweating. Moving about for one to two minutes isn’t enough time for you to start. This is makes it easy to do in everyday clothes.

    Some activities you can do include stair climbing, jogging in place, jumping jacks and burpees. You can even do a brisk walk or jog around the block. If you have a stationary bike or rowing machine, just jump on that for a minute or so.

    If you want something of longer duration, there’s the Royal Canadian Air Force 11-minute workout plan. Developed in 1959, you can do this program at home without any equipment (although keeping your knees bent during sit-ups is advisable). Researchers recently studied a modified version of this program, and found it effective at improving fitness.

    It’s still ideal to get in your regular meal of exercise as well as your snacks. But exercise snacks are a great way to build activity into your day.

    If you think you’ll have a hard time remembering to get up every so often, technology can help. From a simple cooking timer, to the alarm on your phone, to watches that vibrate reminding you to get up. But perhaps the most effective may be using a screen time app on your computer, tablet or phone. Some of these apps lock out your device for a set period of time, giving you the impetus to get up and move.

    Build an inexpensive solid oak bathroom medicine cabinet

    The original  medicine cabinet was one piece metal mold cabinet with two shelves in a white enameled finish. The mirrored cabinet door is attached to the medicine cabinet by a decorative wooden pine frame.  The medicine cabinet Real-life Makeover project is to replace at minimal cost the original medicine cabinet with a more contemporary cabinet with 2 shelves.

    If you prefer you may add more shelves just remember to allow enough height in at least one shelve area to accommodate the tallest item to be stored in the medicine cabinet.

    The major materials for the medicine cabinet will be recycled pine for the trim and to match the bathroom counter-top, Oak for the sides and shelves one piece of scrap bin for the back and one Ikea, Vattern Femmen 600.482.21 mirror door.

    Determine the height and width for the medicine cabinet, most often this is set by the wall cutout from the original cabinet, and wearing protective glasses and gloves secure the oak and cut the pieces accordingly. For the Medicine Cabinet Real-life Makeover project we cut the oak into  2 x 25 9/16″ for the sides and 4 x 14″ for the top, bottom and 2 shelves.

    Measure the depth and height for the pine trim and cut accordingly the 2 pieces.

    Using a combination square, measure and drill the shelve support holes (pilot holes), into the cabinet side oak pieces.   (Purchase the shelve supports before drilling the pilot holes to determine which size of drill bit to use.)

    Then two inset holes will need to be drilled onto each of the oak side pieces which will  support the the pine trim, the holes should be drilled where they will be covered by the shelves. Followed by 2 pilot holes at each corner to hold the medicine cabinet together.

    Once all the pilot holes are made each side oak side piece for a two shelve medicine cabinet should have 2 x 2 for the shelves, 2 x inset to support the pine trim and 2 pilot holes at each corner to attach  to the top and bottom oak pieces.  The top and bottom oak pieces should each have 2 pilot holes on each end to attach to the medicine cabinet side pieces.

    Wearing protective glasses and gloves secure the oak shelve piece and with a small chisel cut out on each end of the shelve a groove for the supports to slide into.  An L shaped support  or non slip rubber supports can also be instead be used to avoid the need for grooves.

    Then stain or paint and protect the cut wood with a least 2 coats of polyurethane. if more protection is desired a third coat of polyurethane maybe applied but before the third coat the wood needs to be lightly sanded with 220 sandpaper to help ensure a smoother finish.  If only 2 coats of polyurethane are applied  there is no need to sand in between coats and you may stain before or after preparing the wooden pieces.

    The top image shows one side panel with the shelve supports and two pilot holes. One pilot hole will be used to secure the unit in place and the second will be to secure the trim pictured below.

    The two pieces of trim (bottom image) were left over from an old table top. They will be stained the similar shade as the cabinet and secured using the pilot holes onto each side of the medicine cabinet.

    Now we will drill the pilot holes for the screws that will hold the frame together.

    Using a bit size that correspond to the shelve supports, drill 2 pilot holes at each end on the back side of the 25 9/16″ pieces. Two at each top and bottom. (top image).

    Then drill 2 pilot holes on the end face of two 14″ pieces (The top and bottom of the cabinet.).Make sure they match the pilot holes on the side pieces above. These

    Now place the back panel, on the rear of the oak frame and drill the pilot holes.
    This board for the back of the cabinet was purchased from a scrap bin. Hardware stores offering a wood cutting service often keep a bin with left over pieces from previous cuts. The above piece was found in such a bin and cost us $2.50 including the cut to measure!

    After completing the rear panel pilot holes, put the rear panel aside for the moment and prepare to install the front mirror door.
    Start by installing the hardware into the back of the mirror door, then palace the fame onto the rear of the mirror and mark the pilot holes for the screws that will support the mirror onto the frame. Remove the frame from the mirror and drill the pilot holes at the marks, replace the frame on top of the backside of the mirror, top image, and screw the mirror supports onto the oak frame.

    A drill was used to produce notches to the underside end of each shelve. This will give the shelve supports a flush fit with the selves.

    Remodel interior doors by recycling old moldings

    After replaced the original door frame moldings in our home, we decided that the doors also required a makeover. Since we rent the apartment we were searching for a low budget solution. Paint alone on the plain flat doors with out texture would not be sufficient. We then decided to recycle the former old moldings and used them to add texture and depth to the doors. This is an easy real-life makeover project which helps not only the bank account but also the environment by recycling the old moldings and doors.

    Old recycled moldings were cleaned, trimmed to 45 degree angles and sanded then positioned and secured to the door with finishing nails hammer in just deep enough to support the pieces. This is important to allow for easy removal of the molding if readjustment is necessary. To avoid uncovering extra holes from the previous ‘countersinking’ holes which had been filled in pull the nails through the back side of the molding. This is also an easier method to remove the old nails.

    Once you are satisfied with the placement of the moldings, remove them add glue and nail then back onto the door. Different patterns can be created with the limitation being only your imagination. We picked a square pattern repeated 3 times on both sides of each door.

    After the patterns are and properly secured, lightly sand the door and moldings using a finishing sandpaper. Then apply two coats of a good quality primer, followed by the paint. The door in our interior door real life makeover
    was finished with two coats of semi-gloss paint.

    Note: To demonstrate how quick and easy the interior door real life makeover project is, we left the project door on its hinges, it can however be removed.
